Volume is generally the key to getting faster over any distance. But your target of 4 hours is probably doable with lower volume.

Sorry for being such a noob, but what sort of strength and conditioning do you do. I do a reasonable amount of stretching but am regularly injured … so would like to know your secret! Best thing i've found for running is doing the leg press machine with your feet really high so it isolates the hamstrings.
I've noticed i'm not getting injured running and do feel like i'm pushing off harder when running .

I’d suggest looking on YouTube for running specific strength and conditioning routines.
Essentially the focus is on the key running muscles. Glutes, quads, hamstrings, calves and core. Can be done with machines, free weights or in some cases body weight. Twice a week is enough for me 20 mins a session. I usually do on an easy day rather than a session day.
Well up-to 40 miles this week at an average of 8:50 which gets me top place in my charity leaderboard and 5th in my running club so comfy with that.
Did the Thorney Island trail half today at 8:40 average for 1:54 total and 64th place out of 334.

A bit late posting this, sorry, but make a note for next year - Night of the 10000 PBs was last Saturday as Highgate track, near Hampstead Heath,
I didn't go this year but have been a few times, free entry, spectators and beer tent in lane 4, numerous mens and womens 10000 races and for the first time this year the Emsley Carr and Millicent Fawcett Miles.
Don't know if entries are free, but they set up a number of races and gradually allow entries for slower runners until they fill all the start lines - when I say slower that's Men sub 32:00 / Women sub 38:30 so not ever so slow!
Set up originally because the GB Olympic or world champs trial only had 1 woman so she had to race with the men, Highgate decided to make sure there was a full grid for the next trials and it's become huge, I think this year was the first time it was on BBC https://www.bbc.co.uk/iplayer/episodes/p0c5t0qh/at...

so... i've not posted in here before because i was always a boxer not a runner...
but i've spent the last year supporting my daughter who seems to have a bit of a talent for running by getting involved with the club to help out and i'm now in the middle of doing my coaching badges..
anyway... she's had a bit of a stellar first year and she ran the great manchester run yesterday in the 9-11 year olds category (she turned 10 a couple of weeks ago)...
she won it! 2.5k in 8 mins 39 seconds!!
she got presented the winners trophy by Hellen Obiri , who, of course, went out the next day and won the women's elite race..
a great weekend for the little un!

I was marshalling at our 10k race yesterday and we had a junior 2k before the main 10k, the fastest U11 finished in 8:09 so I think your daughter would've won that too!

my little un wants that #1 spot and i've timed her unofficially a few months back at 7.29 but she definitely seems to be getting consistently quicker.. (as an example her 1000m time from last august to just last week at the track has come down by over 30 seconds to 3.23)

nice touch having Hellen present her with the trophy .. in the mini's race they had Eilish Mccolgen handing out the trinkets... great to meet such superstars and see them have so much time to talk to the kids and chat etc...
we even had mr. motivator doing the warm up! ... again, lovely bloke and great with the kids

Jesus well done her. one for the future perhaps. great that she enjoyed the day and so many stars gave their time to present etc, makes it all worthwhile. Theres a lady here who won the triathlon gold in london in 2012 who sponsors a kids competition and gives high fives to all at the finishing line without fail. Makes it all worth it for the next generation
cheers pal, yeah was great for her being around the superstars.. inspirational stuff... my hardest job at the moment is making her take rest days....all the kid wants to do is train,train,trainit's people like your gold medal winner there that are driving bringing kids into sport which is fantastic....
i see the same up here with the pro boxers from our gym getting involved with the young kids coming into the gym,. great to see these pros/ex pros pour so much of their own time into giving back to the clubs that ultimately gave them their kick start as young kids all those years ago
